I also want the zones and quests not just the races, also the new dungeons and raids from kalimdor and azeroth (Time, Karazhan, Kael'Danas, and that 2nd hand troll raid I've never done) and since with azerothcore I've got the DeathKnight zone, why not add that too

In Heidi you can right-click a table & export.
You can select the entire DB or just specific tables.
I recommend tables for small scale changes to save time and space.

Of the options, choose drop & insert.
This will remove the modified table & replace it with the backup if you need to do a restore
